8 Best Exercises To Reduce Inner Thigh Fat

Inner thigh fat is a common concern for many people, especially when they notice extra softness or fullness around the upper legs. While genetics, hormones, body composition, age, and lifestyle can all influence where the body stores fat, it is important to remember that spot reduction is not possible—you cannot burn fat from only one specific area through exercise.
However, a combination of regular physical activity, strength-training exercises, a balanced diet, and overall fat loss can help reduce body fat while strengthening and toning the inner-thigh muscles. Exercises such as sumo squats, side lunges, inner-thigh leg lifts, glute bridges, and Cossack squats can specifically work the muscles in this area and help improve strength, stability, and overall appearance.
You can strengthen and tone the inner thighs, but you can’t selectively burn fat only from the inner thighs. Fat loss happens across the body through an overall calorie deficit, while targeted exercises can build the adductor (inner-thigh) muscles and improve firmness.
Best exercises for inner-thigh fat and toning
1. Sumo Squats
Stand with feet wider than shoulder-width.
Turn your toes slightly outward.
Lower your hips while keeping your chest lifted.
Push through your heels to return to standing.
3 sets × 12–15 reps
Keep your knees tracking in the same direction as your toes.
2. Side Lunges
Stand with your feet together.
Step your right foot far out to the side.
Bend your right knee and push your hips backward while keeping the left leg relatively straight.
Push back to the starting position.
Repeat on the other side.
3 sets × 10–12 reps per side
3. Inner-Thigh Leg Lifts
Lie on your side with your legs extended.
Bend your top leg and place that foot in front of the bottom leg.
Keep the bottom leg straight.
Lift the bottom leg upward using your inner thigh.
Lower slowly.
3 sets × 15–20 reps per side
4. Side-Lying Leg Circles
Lie on your side and extend your legs.
Lift the upper leg slightly.
Make small controlled circles.
Keep your core engaged and avoid swinging your leg.
10–15 circles in each direction per side
5. Glute Bridge With Pillow Squeeze
Lie on your back with knees bent and feet flat.
Place a pillow or soft ball between your knees.
Squeeze it gently.
Lift your hips toward the ceiling.
Pause for 1–2 seconds and lower.
3 sets × 12–15 reps
6. Cossack Squats
Stand with your feet wide apart.
Shift your weight onto one leg and bend that knee deeply.
Keep the opposite leg extended.
Return to the center and switch sides.
2–3 sets × 8–10 reps per side
Start with a shallow range if your hips or knees feel stiff.
7. Curtsy Lunges
Stand with your feet hip-width apart.
Step your right leg diagonally behind your left.
Lower your body into a lunge.
Push through the front foot to return.
Alternate sides.
3 sets × 10–12 reps per side
8. Wide-Stance Squat Pulses
Take a wide stance with toes slightly outward.
Lower into a comfortable squat.
Stay low and make small controlled pulses.
2–3 sets × 20 pulses
Don't let your knees collapse inward.
